With or without food

Melatonin: with or without food?

Quick answer

Melatonin: take it on an empty stomach. Works faster on an empty or light stomach.

Why food changes absorption

Take melatonin on an empty or light stomach. A heavy meal slows gastric emptying and delays peak plasma levels by 1 to 2 hours, blunting the timing signal. The right approach is to finish dinner at least 2 hours before the melatonin dose, then take it 30 to 60 minutes before your target bedtime. Sublingual and liquid forms bypass first-pass metabolism and produce faster, slightly higher peaks than swallowed tablets.

Dose and form notes

Effective doses for sleep onset start at 0.3 mg and rarely benefit above 1 to 3 mg. The 5 mg and 10 mg doses common in US stores are pharmacologically excessive for healthy adults and cause vivid dreams, morning grogginess, and next-day fogginess in many users. Sustained-release forms (1 to 2 mg) help people who fall asleep but wake at 3 AM. Sublingual lozenges (0.3 to 1 mg) work fastest for sleep onset. For children, melatonin should only be used under paediatrician guidance, with doses typically 0.5 to 1 mg. Avoid in pregnancy unless prescribed. Quality varies wildly, US melatonin products have been shown to deliver 0.3 to 4.7 times the labelled dose, so buy from brands with USP verification or third-party testing.

If it upsets your stomach

Nausea in the first week is common and usually about how the dose meets an empty stomach, not about the compound itself. Take Melatonin in the middle of a meal rather than before it, and split the dose across two meals if the label allows. Larger single doses of any supplement are harder on the stomach than the same total split in two. Persistent pain, reflux, or upset that lasts beyond a couple of weeks is a reason to stop and talk to a clinician rather than push through.

Attach it to a meal you already eat

The most reliable food rule is the one that needs no new habit. Pick the meal you eat most consistently, for most people that is either breakfast or dinner, and put Melatonin next to it physically: the bottle beside the kettle, or on the dinner table rather than in a cupboard. Because this one does not depend on a particular meal composition, the choice is purely about which meal you never skip.

What to take Melatonin with

General absorption behaviour by meal type. Individual tolerance varies.
Taken withWhat it does
A fat-containing meal (eggs, avocado, olive oil, nuts)Neutral to helpful. Melatonin does not need fat, but food softens any stomach upset.
A high-fibre meal (bran, psyllium, large salads)Fibre binds bile acids and minerals in the gut and can modestly reduce uptake. Keep a large fibre load in a different meal where you can.
Coffee or teaUsually fine, but coffee is not a meal. If this needs food, coffee with cream does not count.
Calcium-rich dairyGenerally fine unless you are also taking a mineral supplement in the same slot.
Water only, on an empty stomachAcceptable. Absorption does not depend on food, so pick whichever is easier to keep up.

Questions people ask

  • Why is more melatonin not better?
Melatonin is a timing signal, not a sedative. Above roughly 1 mg, additional dose does not improve sleep onset but does increase next-day grogginess, vivid dreams, and headaches. The endogenous nightly amount is only about 0.3 mg. Start at 0.3 to 1 mg and only increase if the lower dose plus dim lighting and proper timing fails.
  • When should I take melatonin for jet lag?
For eastbound travel, take 0.5 mg at local bedtime for 3 to 5 nights after arrival. For westbound travel, take 0.5 mg in the early evening starting 2 to 3 days before departure to phase-delay your rhythm. Pair with bright light exposure in the morning at the destination for the fastest adjustment.
  • Is melatonin safe to use every night?
Short-term nightly use (up to a few months) appears safe in healthy adults at low doses. Long-term nightly use is less studied. For chronic insomnia, CBT-I and addressing root causes outperform melatonin and avoid any dependence concern. Use melatonin for circadian disruption (jet lag, shift work, delayed sleep phase), not as a default nightly sleep aid.
  • Does melatonin work for children?
Only under paediatrician guidance. Low-dose melatonin (0.5 to 1 mg) has evidence for sleep-onset problems in children with autism spectrum disorder and ADHD. Routine use for typical childhood sleep problems is not supported and may delay diagnosis of underlying sleep disorders. Behavioural sleep training is the first-line approach for most children.
  • Does coffee count as food for Melatonin?
No. Coffee, even with milk or cream, does not provide the meal context that reduces stomach upset. Treat it as water with caffeine, and pair the dose with actual food if food is recommended.
  • What if I take Melatonin and then do not eat?
Nothing to worry about. Absorption here does not depend on food, so a missed meal only matters if the dose tends to upset your stomach.
