Why food changes absorption
Folate is water-soluble and absorbs well with or without food. Many people take it with breakfast because it pairs naturally with a B-complex and a meal anchor. If you experience mild nausea from a B-complex, take with food. Avoid taking folate alongside large amounts of alcohol (which impairs folate absorption and metabolism) and large amounts of green tea (EGCG can inhibit dihydrofolate reductase mildly). Cooking destroys some folate in food, supplementation is one reason fortified grains and supplements remain the dominant source for many adults.
Dose and form notes
The adult RDA is 400 mcg DFE (dietary folate equivalents) per day. Pregnant people need 600 mcg DFE, lactating people 500 mcg DFE. The tolerable upper intake level for synthetic folic acid is 1,000 mcg per day, above which unmetabolised folic acid accumulates in plasma and may mask B12 deficiency or have other long-term concerns. There is no UL for natural folate from food or for 5-MTHF (the active form). The two main supplemental forms are folic acid (cheap, requires MTHFR conversion) and 5-MTHF (l-methylfolate, methylfolate, Metafolin, Quatrefolic; bypasses MTHFR, preferred for people with MTHFR variants, suspected poor methylation, or unmetabolised folic acid concerns). Folinic acid (calcium folinate) is a third option used in oncology and some methylation protocols.
If it upsets your stomach
Nausea in the first week is common and usually about how the dose meets an empty stomach, not about the compound itself. Take Folate (B9) in the middle of a meal rather than before it, and split the dose across two meals if the label allows. Larger single doses of any supplement are harder on the stomach than the same total split in two. Persistent pain, reflux, or upset that lasts beyond a couple of weeks is a reason to stop and talk to a clinician rather than push through.
Attach it to a meal you already eat
The most reliable food rule is the one that needs no new habit.
